We’re all creatures of habit. We tend to wake up at the same time each day, brush our teeth, have morning coffee and commute to work, following the same patterns every day.

So why is it so hard to form new healthy habits?

Behavioral scientists who study habit formation say that many of us try to create healthy habits the wrong way. We make bold resolutions to start exercising or lose weight, for example, without taking the steps needed to set ourselves up for success.

Here are some tips, backed by research, for forming new healthy habits.

Stack your habits. The best way to form a new habit is to tie it to an existing habit, experts say. Look for patterns in your day and think about how you can use existing habits to create new, positive ones.

For many of us, our morning routine is our strongest routine, so that’s a great place to stack on a new habit. A morning cup of coffee, for example, can create a great opportunity to start a new one-minute meditation practice. Or, while you are brushing your teeth, you might choose to do squats or stand on one foot to practice balance.

Many of us fall into end-of-the-day patterns as well. Do you tend to flop on the couch after work and turn on the TV? That might be a good time to do a single daily yoga pose.

Start small. B.J. Fogg, a Stanford University researcher and author of the book “Tiny Habits,” notes that big behavior changes require a high level of motivation that often can’t be sustained. He suggests starting with tiny habits to make the new habit as easy as possible in the beginning. Taking a daily short walk, for example, could be the beginning of an exercise habit. Or, putting an apple in your bag every day could lead to better eating habits.

In his own life, Dr. Fogg wanted to start a daily push-up habit. He started with just two push-ups a day and, to make the habit stick, tied his push-ups to a daily habit: going to the bathroom. He began by, after a bathroom trip, dropping and doing two push-ups. Now he has a habit of 40 to 80 push-ups a day.

Do it every day. British researchers studied how people form habits in the real world, asking participants to choose a simple habit they wanted to form, like drinking water at lunch or taking a walk before dinner. The study, published in the European Journal of Social Psychology , showed that the amount of time it took for the task to become automatic — a habit — ranged from 18 to 254 days. The median time was 66 days!

The lesson is that habits take a long time to create, but they form faster when we do them more often, so start with something reasonable that is really easy to do. You are more likely to stick with an exercise habit if you do some small exercise — jumping jacks, a yoga pose, a brisk walk — every day, rather than trying to get to the gym three days a week. Once the daily exercise becomes a habit, you can explore new, more intense forms of exercise.

Make it easy. Habit researchers know we are more likely to form new habits when we clear away the obstacles that stand in our way. Packing your gym bag and leaving it by the door is one example of this. Wendy Wood, a research psychologist at the University of Southern California, says she began sleeping in her running clothes to make it easier to roll out of bed in the morning, slip on her running shoes and run. Choosing an exercise that doesn’t require you to leave the house — like situps or jumping jacks — is another way to form an easy exercise habit.

Dr. Wood, author of the book, “Good Habits, Bad Habits: The Science of Making Positive Changes That Stick,” calls the forces that get in the way of good habits “friction.” In one study, researchers changed the timing of elevator doors so that workers had to wait nearly half a minute for the doors to close. (Normally the doors closed after 10 seconds.) It was just enough of a delay that it convinced many people that taking the stairs was easier than waiting for the elevator. “It shows how sensitive we are to small friction in our environment,” said Dr. Wood. “Just slowing down the elevator got people to take the stairs, and they stuck with it even after the elevator went back to normal timing.”

Dr. Wood notes that marketers are already experts in reducing friction, inducing us to spend more, for example, or order more food. That’s why Amazon has a “one-click” button and fast-food companies make it easy to supersize. “We’re just very influenced by how things are organized around us in ways that marketers understand and are exploiting, but people don’t exploit and understand in their own lives,” she said.

Reward yourself. Rewards are an important part of habit formation. When we brush our teeth, the reward is immediate — a minty fresh mouth. But some rewards — like weight loss or the physical changes from exercise — take longer to show up. That’s why it helps to build in some immediate rewards to help you form the habit. Listening to audiobooks while running, for example, or watching a favorite cooking show on the treadmill can help reinforce an exercise habit. Or plan an exercise date so the reward is time with a friend.

And Mark might have a habit of biting his nails when he’s nervous.

Habits—both good and bad—are closely related to our goals . Since habits are just things we do regularly, they can contribute to —or deter us from—achieving the things we want to achieve. That’s why building good habits—and perhaps getting rid of some bad ones—is so important for building the lives we want to lead. So what are some good habits to build?

Habits of Highly Effective People

The 7 Habits of Highly Effective People is perhaps one of the most popular self-help books of all time. It suggests that there are 7 key habits that we should all strive to build. These habits are the key to being successful. According to the author, these are the things we need to do:

​Be proactive. Take action and initiative to improve your situation. Don't sit and wait for things to happen.

Begin with the end in mind . Think before acting. Know your long-term goals so that you can effectively work towards them.

First things first. Focus on what is important. Try not to get caught up doing unimportant things.

Think win-win. Look for mutually beneficial solutions that are good for everyone because they have a high chance of success.

Seek first to understand, then to be understood. Use empathy to better understand others and create a culture of caring.

Synergize. Combine the strengths of different people so that the group can achieve more than any one person could achieve alone.

Sharpen the saw (keep growing). Remember that self-renewal and rest are essential for optimal functioning and success.

More Ways To Build Good Habits

The book, Atomic Habits , suggests even more tips for building good habits. Here are a few:

  • Make it obvious. Create cues in your environment to remind you to do your new habit.
  • Make it attractive. Try to make the habit something fun or enjoyable.
  • Make it easy. Try to make the habit simple so that you can do it more easily.
  • Make it satisfying. Find a way to reward yourself for doing the habit.
  • Never miss a habit twice in a row. This will keep you on track.
  • Stick to a sustainable pace. That way you won't burn out .
  • Think about your habit as a way to grow 1% per day. Improving just a little bit each day results in big changes over time. ​

BJ Fogg, the author of Tiny Habits , offers us a few more tips.

  • Attach a new habit to an existing habit. For example, if you want to build a habit to floss then you can attach it to brushing your teeth. You can use this approach for anything by saying, After I do X , I'll do Y .
  • Make the habit tiny. For example, rather than saying you're going to meditate for 5 minutes, start with something like 1 deep breath. He says this makes it easier to accomplish.
  • Physically celebrate when you execute your tiny habit. For example, throw your hands up into the air and say "Yes!" This helps your body feel good about the habit.

Good habits tend to be good for the mind and body. Habits of the mind are what help us successfully engage in effective behaviors that lead to success over the long term (Costa & Kallick, 2009). Habits of the body can help keep us strong and healthy. Here are some examples:

  • Thinking and communicating with clarity and precision
  • Gathering data through all senses

Beating Bad Habits

The good (and bad) thing about habits is that after repeatedly engaging in them, they become automatic. That makes it somewhat easier to build good habits, but also harder to break bad ones.

Learning how to break a habit like smoking, drinking, gambling, overeating, or overspending is likely more difficult than starting a new habit. It requires more than building new patterns of behavior—it requires understanding how your existing patterns of behavior benefit you and finding other ways to get those benefits. For example, maybe smoking helps us calm down, and binging on cookies feels good. So we have to ask ourselves, how do we get these positive outcomes without the bad habit?

To start, it can be helpful to:

  • Identify your triggers.
  • Keep yourself away from anything that might make you engage in the habit.
  • Be more mindful of your thoughts and actions.

Be careful that you don’t end up swapping one bad habit for another. You might ask yourself these questions to better understand what helps and hurts your ability to stick to habits:

  • Who makes it easier/harder for you to build good habits?
  • Who makes it easier/harder for you to break bad habits?
  • What situations make it easier/harder for you to build good habits?
  • What situations make it easier/harder for you to break bad habits?

Once you know the things that stand in your way and the things that help you, see if you can make changes in your life that help you create better support structures for the habits you want to build.

Smoking versus quitting smoking.

Biting your nails versus leaving your fingers alone. 

Staring at your screen right before bed versus putting your phone down and   practicing good sleep hygiene .

Although   behavior change is important for negative habits , it’s just as important to focus your attention on building   good habits .

Developing good habits can create meaningful, positive change in your life. Forming those kinds of positive habits is an ongoing process that takes time and commitment.

Let’s take a look at some good habits you can develop that have the power to improve both your physical and mental well-being. We’ll also give you tips to drop bad habits to make way for   habits that promote personal development .

Before we dive into the power of habit, it’s important to understand what habits are.

Habits are behaviors or actions you perform regularly. Some might be habits you do at work,   such as leadership behaviors . Others might be actions you do in the morning while getting ready for the day. These kinds of rituals happen automatically. We do them instinctively, almost without thinking.

Although we do them subconsciously, you   do   have control over your habits. Habits don't just simply appear. They're learned behaviors that work almost like a reflex over time. These repetitive actions are triggered by a certain context or   automatic thought pattern . 

For example, brushing your teeth is a daily habit. After eating breakfast, your brain knows that the next step is to go to the bathroom. Muscle memory takes over as you put the toothpaste on your toothbrush and you start brushing your teeth.

You’ve done it so many times before, at roughly the same time on a daily basis, that it becomes a natural part of your daily routine. This kind of repetitive consistency has turned the action into a habit.

So why should you start thinking actively about your current habits? Simple — because habits are incredibly powerful parts of our lives.

Once we   become more mindful   of our habits and daily actions, we can make improvements where we see fit.

Try to practice mindfulness and   healthy curiosity   toward your everyday behaviors. 

What are the bad habits you do instinctively that you would like to change? 

What habits do you already have that you’re proud of? How can you build on those good habits even more?

Being aware of your current habits is the first step toward changing your behavior for the better. You have the power to transform your life through the power of habits. 

The idea of a habit is quite simple, but its formation is scientific. Because of the power habits have over our lives, there are many studies on the   neurobiological processes related to habits .

All habits start as part of a psychological pattern, also called a habit loop. 

James Clear focuses on this habit loop   in his best-selling book,   “ Atomic Habits. ”   He draws on neuroscience and psychology to explain how this loop is made of four important components:

  • Cue: Cues are what triggers our brains to start a new behavior. When we see this cue, our brain predicts a reward. This naturally creates a craving. You can respond to cues without even realizing it.
  • Craving: Craving is the motivational force behind our habits. Without motivation or desire , we have no reason to act.
  • Response: The response is the act you perform or thought you have. It is essentially a habit. Whether this response happens depends on how motivated you are and if you have the capability. It also depends on if there are any obstacles in your way .
  • Reward: The last stage of the habit loop is reward. This is the reward your brain initially predicted from the cue. It is the end goal of every habit. Once you receive this reward, your brain reaffirms the association between the cue and your reward. This closes the feedback loop and completes the habit cycle.

Let’s look at drinking coffee every morning as an example of a habit. 

When you walk into your kitchen, the cue might be your coffee machine. Whether you’re aware of it or not, seeing your coffee machine sparks a craving.

Seeing the coffee machine makes you envision the smell, taste, and feeling of a hot cup of coffee. This desire leads to action. 

Your response is to take out some coffee grounds and turn on the machine to get the coffee brewing. 

Finally, you can receive your reward. A hot cup of coffee. Tomorrow, the craving will happen again, and the feedback loop continues.

This four-step process of how we form and break habits is extremely important for understanding why we do what we do. Without being aware of the cues behind our habits, there’s little chance of changing our habits. 

This cycle has the power to change what we do in our everyday lives. And in turn, that gives us   more control over our self-management and what actions we take .

Not all habits are beneficial to us. It’s important to decipher between good habits and bad habits. This way, you can work on building good habits that bring positive results and breaking bad habits that don’t serve you.

Good habits are those repetitive actions or behaviors you want to repeat. They have positive physical, emotional, or psychological consequences.

To determine whether a habit is good or bad, think about the effects of the habit. Ask yourself some of these questions:

  • How does doing this habit make me feel?
  • What are the physical impacts of this habit? Is this habit negatively affecting my physical well-being?
  • How is this habit affecting my   mental well-being ?
  • Do I feel like I have control over my habit? Am I caught in a spiral doing something I don’t want to do? 
  • Does the habit only feel good at the moment? What are the long-term consequences of the habit?

Once you’ve realized your good habits from bad habits, it’s time to rewire your brain. Here’s how you can break those bad habits.

With determination,   resilience , and the right mindset, you can break nearly any bad habit.

Here are some tips on how to stop harmful habits:

1. Identify your triggers

The habit loop always starts with a cue. This trigger is what gets the bad habit in motion.

Pay attention to what triggers your bad habit. Once you are aware of what causes the habit, you can react appropriately. You can either take yourself out of the situation, or you can be more mindful of your determination to end a bad habit.

For example, being around others who smoke may trigger your desire to smoke. If you want to break your habit of smoking, remove yourself from the situation completely. If that’s not possible, be mindful of your cravings and remind yourself of why you want to quit smoking.

2. Practice mindfulness

Mindfulness is a great tool for breaking habits . 

Practicing mindfulness has been shown to activate the brain’s prefrontal cortex. This part of the brain is associated with   concentration ,   planning , and   decision-making . 

When we’re more aware of our thoughts, we can make better decisions, even in the face of unhealthy cravings and temptations.

When you feel yourself wanting to revert to a bad habit, make a note of your thoughts and feelings. Become present in the moment. Be curious and aware of your thoughts and bodily sensations.

3. Use reminders

Because   self-awareness is so important   in breaking the bad habit cycle, use reminders. Leave notes for yourself in the place your bad habit usually happens. This will help you rethink the action before doing it.

For example, leave encouraging sticky notes on your fridge to remind yourself to eat healthily. This kind of visual reminder can prompt you to reach for healthy foods that are good for concentration instead of a sugary treat.

Keep in mind that the amount of time it takes to break a habit will depend on the habit.

  • Get at least eight hours of sleep a night and practice good sleep hygiene.
  • Set boundaries with technology and social media. No screen-time for at least two hours before bed.
  • Practice pilates or   online yoga . Over time, yoga deepens your body awareness and builds your mind-body connection.
  • Drink at least eight glasses of water a day.
  • Create a mantra or personal affirmation statement. Repeat it to yourself in the morning.
  • Start journaling. This self-care practice can be therapeutic and can help clear your mind.
  • Go for therapy.   Receiving guidance from a professional   is a good habit to build.
  • Create a life plan   or   a 5-year plan . 
  • Write a personal mission statement   and return to it regularly.
  • Do bodywork. Therapies like chiropractic, stretching, and reflexology release physical and   emotional tension .
  • Learn something new . Choose a topic you’re interested in and develop your understanding of it in a fun way. Listen to a podcast.   Read a book . Take an online course.

Productivity

  • Focus on one task at a time. Research has shown that   multitasking is bad for your productivity and overall well-being.
  • Use time blocking to maximize your day .
  • Take time for breaks. Set a reminder to take a five-minute walk every hour.
  • Don’t be afraid to say no. You can’t do everything at once, so be deliberate about your time.
  • Assign priorities to your tasks.
  • Celebrate small victories.
  • Limit your number of working hours.   Constantly working long hours can negatively affect your productivity .

  • Surround yourself with positive people.
  • Define your personal goals   and choose an action plan for how you are going to achieve them.
  • Be part of something bigger.
  • Practice self-reflection . Reflect at the end of each day on what you did or did not do.
  • Build   emotional regulation skills .
  • Connect with others. Make it a habit to call friends you haven’t spoken to in a while. Set up a lunch date with your parents.
  • Spend time in nature.   Spending at least 120 minutes a week in nature   is associated with good health and well-being.
  • Practice positive self-talk . Say something positive to yourself in the mirror every morning. 
  • Hug your friends, family, and pets.   Hugging boosts feel-good hormones   like oxytocin and dopamine.
  • Get outside your comfort zone. Be adventurous by trying a new activity. This could be physically daring or pushing yourself mentally.

  • Make a new friend. Speak to someone outside your team. Getting to know new people at work creates a   positive workplace culture   and   builds employee relations .
  • Ask questions. If you don’t understand something,   speak up . 
  • Learn to listen more .

  • Put your phone away.
  • Learn new skills.   Upskilling yourself   has the power to take your career further.
  • Take a proper lunch break.
  • Set boundaries with your colleagues .

  • Avoid gossip. 
  • Reward yourself. When you accomplish something big at work, celebrate it. When you find yourself successfully building a new habit, acknowledge your achievement. This is an important part of habit formation.

Humans are creatures of habit. Our habits, both good and bad, shape our attitudes and actions. They can determine our success or failure.
